    1. Remove stress.
    2. Get sleep.
    3. Replace the habit.
    4. Find a better reason to quit the habit.
    5. Keep your health and exercise.
    6. Don’t deprive yourself if trying to break a bad habit. Provide positive rewards to encourage breaking the habit.
    7. Question behavior effect. It’s better to ask the question to something that doesn’t respond, such as writing it down or writing it on a computer. The question reminds you who you want to be and sends an intention. A Yes or No doesn’t allow excuses.

    I’ve never found a youtuber / podcaster that creates anywhere near the amount of value that your content offers, I can’t believe it’s free. Thank you for all of your hard work you put in to your content for us, thank you for being such a huge inspiration for so many people. You’ve helped me get out of a super low depressive episode earlier this year, and discover some real goals that I believe will help me build the life I want to live. I’m currently in the process of saving to move back to New Zealand, on target for January 2024 (I want to have a decent amount saved to make the move as smooth / comfortable as possible) because of the general advice and words I’ve taken in from your podcasts throughout the year. Thank you so much Steven, you’ve really helped me change my life. PS, these solo style videos discussing specific topics are GREAT, you have a lot of knowledge and a way with words that can be really impactful on many of us.     SUMMARY:
    A brain is like an onion, consists of layers. The outer layer is the one which deal with the environment, but habits are controlled by the innermost part of it, like the core of the onion.
    4 steps of habit loop:
    - Cue
    - Craving
    - Routine
    - Reward
    6 laws of making or breaking habits:
    1) Stress is your puppet master.
    Reduce stress (at least) at the beginning of your habit forming by among orhers getting enough sleep, exercising, etc.
    2) Know your cues.
    Changing environment might be useful to avoid cues for bad habits or to make cues for good habits.
    3) Don't focus on stopping bad habits, focus on replacing them.
    You can break a habit, but you can't erase it. It could come out again very easily.
    Thinking too much about bad habits make us indulging more when we relapse, because we are action orientated creatures, not inaction orientated creatures.
    This is similar with driving a car. The car goes where our eyes are looking. Focusing too much on the side of the road makes us veer towards that direction. We have to look forward into the distance where we want the car to go.
    For example, if we want to quit smoking, replace the habit with sucking lollipops. If we want to quit drinking wine every 5 p.m., replace it with drinking water.
    4) You need a better reason to quit.
    Because you can't erase a habit, when you replace it with a good habit, you need a better reward than the reward given by the bad habit.
    An intrinsic motivation is a much stronger reward than an extrinsic motivation, for example:
    -Intrinsic motivation: having a healthy lifestyle and exercising is like a table with many things, like books, trinkets, etc. on it. If you lose a trinket, the books and other things are still there, but if you lose the table, you can't have any of those things because you don't have a place to keep them. Like the the table, being healthy is the foundation to build relationships with friends and family, to achieve career goals financial independence, etc.
    -Extrinsic motivation: having a healthy lifestyle and exercising to get a six pack and and chase women.
    Changes happen when the pain of staying the same is greater than the pain of making the changes.
    5) Willpower is not enough.
    Willpower is not just a skill, it's a muscle. Willpower, like other muscles in our bodies, gets exhausted the more we use it throughout the day.
    When setting goals, ensure the goals are small enough and achievable enough to become sustainable, without the need for major sacrifice which will deplete our willpower reserves.
    This is why we shouldn't try to give up every bad habit at the same time. This is why we can't achieve too many goals at once. Less goal increases the chance to completing all of our goals.
    This is also why many experts say the best way to create a new habit is not by depriving yourself of old rewards, but finding new, healthier, less addictive rewards, but nonetheless making sure that you still reward yourself in some ways, everyday, along the way.
    6) The question behavior effect.
    Ask a direct question (yes/no question) which prompt you to perform a certain behavior, e.g.
    "Are you going to the gym today?" instead of saying "I'm going to go to the gym today" or "I want to go to the gym today".

One of my mottos is "Nothing last forever". Example, this time next week this problem will be over. Also, I break the day up as follows: If I have a lot to worry about I will allow myself to delve into the problem for ONLY one -half hour at a time maybe twice a day. Then I turn it off.     I lost my son in a car accident in Jan of 21, fractured my back and got covid pneumonia in Feb 21. And my lungs were diminished. I had lost all hope of recovering from any of these. After listening to this podcast, my 4th, I am looking forward to breaking my bad habits of staying in bed taking pain pills, smoking, and not exercising. I do listen to meditations.

    I struggled with smoking and sometimes binge drinking then suddenly quit one day. I had smoked for over 10+ years and had tried to quit over 100x so when I quit relatively easily, I was very confused!
    I later realised why, I had gone low contact with my mum who was a huge source of stress for me and also realised every time I was suppose to visit her, I had a hangover because I would drink and smoke the night before due to anxiety. I fully understand how much stress can dictate our habits.

    As a man who fell from his path and implemented bad habits through tramaua both physically and mentally, unfortunately I've been in dark places because of this, yet have recently had that epiphany moment due to health conditions/current bad habits and my life coming to a point where the change is absolutely necessary. 3 minutes and 54 seconds into the episode, I started taking notes and consuming the information you had gone out of your way to obtain and share.     After listening to this episode I decided I needed to start the year with three weeks of rest. I decided on the Sunday, found a mud brick cabin owned by a counsellor on the Monday and arrived on the Tuesday. I'm midway through my stay.     With a Social Work and PsychSociology dual masters and I have known these studies. As much as you know, is useless unless you find enough pain (I call the “bottom of the well” syndrome) there has to be a reason to get out /motivation to flee/of their own habits/way/brain! Take the other way! 14 yrs of college I was tighter than a string in discipline and straight A’s. I find myself motivated when I have someone to be accountable to/to impress! I have no accountability-perform or be kicked out of college. Out of college I’m total ADHD and D’s! Great stuff as always! Keep it up!

    The sleep thing is so true and I’m sure many parents will relate to me, that it feels soul destroying when you have no control over your sleep because of little ones. I have a toddler who still rarely sleeps through the night and I’m pregnant with my second, and I have chronic illness. Phew. I’ve learnt through my experience of being a parent that prolonged bad sleep really does have a knock on effect for EVERYTHING in life, it truly is torturous. I’m trying to think up ways to make it better but nothing works on my stubborn toddler and the thought of a newborn who will be waking every 2 hours…. I think I need to win the lottery and hire a night nanny so I can function well during the day and be ME again lol.

      Our son woke every hour, every night for the first several years. It was pure torture. He is 8 now and my wife still has problems sleeping at night. She has been battling depression since he was about 3 months old. I feel for you. I was able to provide enough money that she didn't have to work so there were many nights I could not be with the boy and she would be a zombie the next day. I would take the nights when I was off the next days... It was extremely difficult all night. We were also fortunate to have her mother to come and take a few nights a month so we could try to sleep. It's hard to sleep when you get used to being up and waking up every hour. Even when we would get to "have a night" to ourselves to sleep we would wake up all night long paranoid about the baby. Still to this day she has trouble staying asleep through the night. She usually only sleeps for 3-4 hours and wakes up paranoid and then can't get back to sleep. Only good hard physical activity during the day, working out / yard work...stuff like that, will she sleep a full 8+ hours and that is only a few days a month. It's tough on us. A good man is a must to have. Unfortunately it is hard to find one willing to do what needs to be done. It was very hard to handle everything that comes with kids for me as a man, but I could only imagine what it was like for her, and my mom when she was single for years raising me and my sister. Good luck. Love overcomes all... Stay strong 💪💪💪

    Steven, the 6th bonus rule is one of Robert Cialdini's Rules of Influence - Psychology of Persuasion.
    The rule > Commitment/Consistency. As humans, we generally tend to act according to our consistent view of ourselves or a commitment made. You're very right - the posing of a specific question in a present, forms as a bold persuasion to act! :)

    There is only that much we can do in a day. We are all very busy individuals. Reverse engineering it this way and focusing on managing stress, sleep, environment, not overexercising alongside hydration and healthier foods will create more energy which in turn help us have more willpower when needed as opposed to relying on our willpower have the infinite energy, which it does not. This recent realization helped me finally maintain a healthy weight with much less effort on my part. Thank you for another great episode, Steve!

    These tips are so helpful! I also like the idea of asking the question 'Why are you about to do this?' before doing it - if I am grabbing a snack, is it because I am hungry and it is nourishing or is it because I am bored or putting a chore off? With the gym, am I going just to help relax (which is fine) or because I really want to smash it and push myself? Have a great 2023 everyone!

    I rarely write comments. I wanted to say this was a privilege to listen to, I’m so grateful I came across it and prioritised my time to actively listen to it. The way you fluently and succinctly put together the amazing scientific studies with the evidence for the tips you provide is highly motivating and reassuring.     Thank you so very much for making this . I am a smoker I recently spent 3 weeks in hospital and didn’t smoke at all they gave me patches . So since then I’ve been mentally preparing to quit . I want to succeed with this so I was keen to get patches so I could stop for good . I’m 60 and I’ve been smoking a very long time . I knew I would struggle so I looked for videos on addiction it was something I needed to understand psychologically. Your description of the test done on rats I think is embedded into my brain. The way you described the experiment painted a very clear image for me I also found the science behind habit breaking very interesting mostly you sharing your own father’s experience with smoking struck a cord and I related to this story very much so . I’m due to start my journey to quit in a couple of days after listening to your podcast made me very aware that preparation to succeed was very important, so I have patches and gum so I am mindful of needing a reward so I intend to use the lozenges or gum in the way your father replaced his supply with lollipops. This really is a excellent idea . Thanks again for sharing this as I’m now able to look at quitting from many angles I feel determined to succeed many thanks

    Wonderful illuminating podcast. Hi started making simply new months resolutions instead of planning for the whole year. For me it’s easier to live in a month sized compartments, and laser focus on just January, than expanding my sights on a whole year.

    I just saw one of your reels about heartbreaks that brought me to your page. Now, I'm not someone who'd watch a 1 hr long video no matter the content but something about the reel on 2023 goals made me want to listen to it, maybe it's God's way of bringing this message to me. You never know. I was also compelled to watch it because a lot people talked about the 6th rule being "the thing". I need to say, when I listened to it, I was shook! It is soooo true! I've been subconsciously doing this for such a long time and I never realized it's a "thing"!! And the idea that it becomes even more powerful when it's in the digital/physical form is so true, it gives us a moment to reflect and know that we are consciously making this choice. Gives us a better idea of who we are, who we want to become, and how we want to treat ourselves. Amazing! Best 58 minutes of the year for me!     I love the fact that u research so hard to make this, and I try my best to learn it until the end but my ADHD and dyslexia together make it impossible. I wish I could have a list first, and then go true step by step with not much in between. I may try to do it by listening per part. Have a great year, u sound like a very kind man.     This episode was beautiful. I truly gained useful information that I can readily apply to my life but also to people around me who may need that help. I've watched/read a lot of podcasts on self-improvement areas and am fairly aware on how to implement those practices into my life, but that idea of cognitive dissonance is so true, we may know what's best for us but don't always apply it. What you said at the end is also very true to me, applying that knowledge to help lift others who may be struggling is a way to show gratitude that I am at least aware of what they're trying to do, since I can very often be judgemental of people.

    Bang on steve,on my mtb bike listening to this,and I gave up sugar in March of last year and all my life changed,listening to your podcasts have changed my mind process.and this new podcast is off the scale.you keep up thus amazing life changing stories that are reel.we have been feed shit far to long.this show needs to be in school then we can learn at a younger age.amazing this is.

    We did the marshmallow experiment on our son 20 years ago after watching a bbc series child of our time with Prof Winston. My son waited, and he delayed the gratification. It is a good prediction because He has been successful in every aspect of his life to date.

    Dear Steven,
    I wanted to express my heartfelt gratitude for sharing your post. It has had a transformative impact on my life. Thanks to your guidance, I have successfully managed to quit alcohol for almost a month. While I wasn't a heavy drinker, I would indulge on Friday nights. However, your advice of using a simple yes or no answer method has been incredibly helpful in staying on track.
    I wanted to share with you my progress and the reward system I've implemented. I set up a whiteboard, dividing it into monthly milestones and goals. I'm proud to say that most days, I've been able to mark five dots, indicating that I achieved what I set out to do. Additionally, I've made a point of consuming 2 liters of water every day and strictly adhering to the rule of no alcohol.
    Looking forward to the coming month, I have set two main goals. Firstly, I am determined to cut out most processed foods from my diet, focusing on nourishing my body with wholesome and nutritious options. Of course, I am allowing myself a treat once or twice during the month to maintain balance and prevent feeling too restricted.
    Secondly, I am committed to undertaking a 36-hour fast. This challenge will not only contribute to my overall well-being but also aligns with my goal of improving my health, both physically and mentally.
    Steven, I want to thank you once again for being a source of inspiration and guidance. Your post has been a driving force behind the positive changes I am making in my life. I greatly appreciate your support.

    Something I've found helpful is establishing the habit of reviewing my options for the day within my morning routine (usually while I shower). It's like a designated time to identify "cues" and familiarize myself with what alternatives I have available. Using the "Stress as the puppetmaster" analogy, it's like taking time to reconnect the strings. take that with a grain of salt though, I'm far from having my shit together lol.
