what are the main lifts that should i focus for rugby strenght and power?
A good mix of squat, deadlift, bent over rows, and bench press. (All done with good technique 8-12reps) will get you in good rugby shape. Don't neglect running either.
When you are in season or in a strength phase you decrease the reps from 8 to 2-5 reps with heavier load and minimal sets. This is more of a strength and power basis with lower loads and longer rests than 8-12 reps

Squat Heavy for 3-5 reps. Jump over hurled or cone or laterally after squatting heavy. Bench fast with only 3-5 reps again. And accessory work then after can be your 8-10 reps stuff like bicep curls and shoulder work. When you get an s&c coach you will learn how to Clean and power movements
I could/have been training consistently for many years and can only dream of reaching some of these weights. These men are absolutely freaks.
I don't lift more than *20 times per year* , I have pretty much sat at a desk every day for 14+ hours a day for the last 12 years.
I survive entirely on cakes, cookies and chocolates...can't remember the last time I ate a vegetable.
I suffer from insomnia and usually sleep between 1-12 hours
I don't take any supplements, I don't meal prep.
And yet I'm somehow able to overhead press 80kg, bench 130kg, squat 160kg and deadlift 150kg at a complete novice level.
I feel like a massive fraud doing nothing and just being strong. My room mate works out relentlessly for years, takes steroids and every known supplement to man and he's barely able to rack 95kg on the bench press 😨

I love doing quarter/ half squats.
Quarter squats simulate the starting position before a jump or a sprint. That's why rugby players train them. Its harder to utilize all your explosive power in a full squat position than it is in quarter squat position.
